Most armed forces have training programs for people looking to take fitness tests for entry that are well documented. I’d suggest looking at the MARSOC or SEALs training programs as examples as they would aim for the standards you’ve listed.
You must pass the Physical Fitness Test (PFT) to ensure you are able to safely and successfully complete training at the FBI Academy and effectively respond to situations on the job. The PFT consists of four main events, with a fifth event only for those in the Tactical Recruitment Program (TRP).
Whatever your fitness level, use those 4 miles to push yourself with intermittent intervals to build both speed and endurance for the timed 1.5 miles of the FBI PFT. The upper body strength routine will help prepare you for elements of the FBI fit test, i.e. the pushups and pullups.
